How to Read a Food Label in 30 Seconds (Ingredient List First, Always)
A 30-second system for reading any food label: ingredient count, first three ingredients, sugar aliases, oil type, and the serving-size games to watch.

Here is the whole system up front: ignore the front of the package entirely, flip it over, and read the ingredient list before you read a single number on the nutrition panel. The front is marketing. The ingredient list is a legal document. Thirty seconds there tells you more than ten minutes of googling the brand.
I am not going to tell you any of it is poison, because most of it is not. This is a speed-reading system, plus an honest sorting of which additives the evidence actually flags and which ones just have scary names.
What should I look at first on a food label?
The ingredient list, in this exact order. Six checks, about five seconds each.
1. Count the ingredients. Not because long equals dangerous, but because the count instantly tells you what you are holding. Five ingredients is food. Twenty-five is a product. My daily protein bar has 19, and I did a full autopsy on it here.
2. Read the first three ingredients. Lists are ordered by weight, so the first three are usually 60 to 80 percent of what you are eating. A "veggie" snack whose first three ingredients are potato starch, sunflower oil, and rice flour is a chip. This one check defeats most front-of-package claims by itself.
3. Hunt for sugar under its aliases. Sugar has more stage names than anyone in show business: cane juice, brown rice syrup, corn syrup, dextrose, maltose, fruit juice concentrate, agave nectar, honey, molasses, barley malt, and at least ten more. The trick matters because splitting sugar into three aliases can push each one down the list, making the product look less sweet than it is. Add them up mentally.
4. Check the oil. Olive, avocado, and high-oleic sunflower are premium choices. Palm and palm kernel oil are the budget saturated option. This is mostly a quality signal: brands that spend on oil usually spent on everything else too.
5. Find the "2% or less" line. Everything after "contains 2% or less of" is present in trace amounts. This is where the twelve scariest-sounding names usually live, and it is genuinely the part to worry about least. A stabilizer at 0.3% of the product is seasoning-level exposure.
6. Check the serving size for games. The classic is the 2.5-servings bottle or the 12-chip serving, which lets every number on the panel shrink by two-thirds. The FDA updated the Nutrition Facts label in 2016 to make servings more realistic and added-sugar visible, which helped, but a "100-calorie" cookie pouch is still frequently a 250-calorie sleeve in disguise.
That is the 30 seconds. Ingredient count, first three, sugar aliases, oil, the 2% line, serving size. Done.
Which food additives are actually bad?
A much shorter list than the internet suggests. Here is the honest sorting, in the format the wellness influencers hate: a table with two columns instead of one villain.

Notice the pattern: the genuinely flagged items are boring and famous, and the exotic-sounding ones are mostly fine. The evidence-based move is eating less processed meat and less added sugar. The internet-based move is fearing xanthan gum. One of these is supported by the FDA and the WHO, and it is not the gum one.
Why do brands hide behind "natural flavors"?
Because the term is legal, flexible, and pleasant-sounding, and disclosure is optional. "Natural flavors" can be one compound or forty, extracted from sources you would recognize or sources you would not, and the recipe is treated as a trade secret. There is no good evidence it is a health problem at normal amounts. There is very good evidence it is a transparency problem, because "natural flavors" is doing the job that "we flavored this and it is proprietary" would do more honestly.
My rule: natural flavors in a sparkling water, fine, that is the whole product. Natural flavors propping up an otherwise beige ingredient list is a sign the underlying food did not taste like much on its own.
How do I do this without standing in the aisle for 20 minutes?
You practice the six checks until they take 30 seconds, or you make a phone do it.
